Wow, that looks like quite a mess. I am sure the more technical people will be able to give you more info, but such a chart certainly backs up that your connection is going to give a poor experience.

One or more of the following is what it looks like
1. Something is using your connection a lot (upload or download) and you are not aware of it
2. The ISP has massive congestion issues - finding out what others with the same ISP are seeing will help to see if its just you or more people

My initial comment is that you either have a line that is behaving very poorly or you are absolutely hammering the connection doing almost permanent downloads.
What are you using the connection for?
If you could post the stats from your router, so we can see error rates, etc. that would help in coming to a firmer conclusion.

It would be super useful to be able to tag BQMs with things like the ISP, postcode, exchange, cabinet number etc to make it possible to search for them to aid troubleshooting like this.

I don't think I have any background download/uploads. If my isp has congestion issue then won't I need to check for others with the same isp in my area?

I've been monitoring my bandwidth via my DD-WRT.
Roughly using 1 out 7 mbps upload and 5 out of 30mbps down
Could it be possible a work laptop VPN connection could be the issue. Although wouldn't expect that to be connected practically 24/7 even if the laptop was left on sleep

1 out of 7 upload - the instant you looked? Or averaged out over the course of a month? If the 1 Mbps is an average over the month that sounds high.
You need to disconnect the work laptop from the Ethernet and WiFi, it is possible something is using bandwidth.

Some IT departments push out Windows updates over VPN connections so its best to turn off (not sleep) your device as the network connectivity could still be active

Were any of your devices disconnected/powered off between 02:30 and 03:30 today (01/12/2020)? That time period your graph looks perfectly normal.

Following suggestions of a device causing the issue
I turned off the wifi overnight and the graph looks normal. Over that period. Until it got switched on again. Must be a wifi device causing the spikes
